Trained chest and back this morning and felt so good! Strength is definitely going up 😈 Not gonna lie, gaining weight is hard!! It’s not easy seeing the ab lines slowly disappear as the days go by... But I KNOW that if I want to gain muscle I need to be eating in a surplus, which eventually will lead to some fat gain too. People always ask how to lose fat and gain muscle at the same time, thing is unless you’re a complete beginner, it’s impossible. Calorie deficit = weight loss. Calorie surplus = weight gain. You CANNOT improve your physique if you’re constantly in a deficit!! Weight gain is necessary to grow and get stronger and increase lean muscle mass. Focus on one goal at a time and stick to it! Whenever I feel shit about myself, I tell myself it’ll be worth it in the long run πŸ€·πŸ½β€β™€οΈ Wearing @lululemonuk and @gymsharkwomen πŸŽ€

CARBS AROUND TRAINING TIMES. Eating carbs around your training times will strategically spike insulin levels. Insulin is an anabolic hormone so it’s important to eat carbs after you train to replenish glycogen reserves and give your muscle fuel to recover and grow.

WEIGHT TRAINING. Make sure you are performing compound movements and strategic key lifts like squats, overhead press, bench press, pull-ups, deadlifts. These movements will help your body increase overall strength and size.

Research clearly shows a dose-response relationship between volume and hypertrophy. In general, the more training volume (defined as hard sets per week) you are able to perform, the faster your rate of progress will be in regards to muscle growth. But there's also evidence that shows it's possible to do too much volume and see your progress diminish.β €

So how does one find that sweet spot?β €
-β €
The answer is to forget about finding the "optimal" rate of progress! The perfect is the enemy of the good.β €
-β €
Once those easy "newbie gains" peter out and you have several solid years of smart, progressive training under your belt, pretty much ANY amount of predictable progress made in a relatively short time scale is about as close to optimal as you're going to get.β €
-β €
If hypertrophy is the goal, and you've finished a mesocycle, you've tapered/deloaded to allow fatigue to dissipate, and you've had a testing week to assess progress, look to the chart above...β €
-β €
Did you gain strength (particularly in moderate rep ranges)? Did your work capacity increase (did you hit a "volume PR" somewhere within the mesocycle)?β €
If you did, then you're doing just fine. You know what they say...If it ain't broke, don't fix it.β €

If you didn't progress, assess your recovery and levels of soreness. If you generally felt pretty run-down and sore throughout the mesocycle, you may need to reduce training volume (or redistribute the volume over more training days, or control proximity to failure better, etc.).β €

If you felt well-recovered and think you may have been able to do more, then you should probably bump volume up a smidgen. A 10-20% adjustment up or down is a good place to start. β €

Building muscle doesn't need to be complicated. Use these splits and be consistent and it'll happen, I promise. Just pretend you're on the wall and tell yourself "I am the fire that burns against the cold." Use this as your motivation to be consistent.

If you have all your other nutritional "ducks in a row," having some slow digesting protein before going to bed may not be a bad idea based on what we know about optimal protein intake and dosing. The casein protein in the yogurt and cottage cheese, plus the fiber from the berries (raspberries in particular) makes for a nice, slow release of amino acids all night long!β €
